Why Your Squats Suffer After a Heavy Ruck
Your ruck is over.
The pack’s off. Your feet are sore. The sweat’s drying.
The work has stopped, but the fatigue hasn’t.
What happened during the ruck doesn’t reverse the moment you drop the pack. If your programming ignores that, the next demanding session starts before your lower body has recovered from the last one.
That matters when the next session calls for heavy squats, power cleans, sprints, or jumps.
What a Ruck Actually Does to Your Body
Load carriage isn’t Zone 2 cardio with extra steps.
It’s a mechanical event that taxes the lower body, the trunk, and your ability to maintain posture.
That demand can linger well after the pack comes off.
Every step happens under external load. Your lower body has to keep moving while your trunk and postural muscles hold position under the pack.
After a long or heavy ruck, your legs may feel slow. Your bracing may feel less reliable. Your normal warm-up weights may take more effort than expected.
Upper-body strength may be less affected, although the shoulders can still be sore from sustained pack contact and load bearing.
The programming implication is straightforward. Count a substantial ruck as a hard lower-body session, whether it appears on your training log that way or not.
A ruck isn’t identical to a heavy squat day. But both draw from your ability to produce force and control demanding lower-body movement.
After a hard march, rep quality, force production, and coordination may not be back to baseline when the next session begins.
That matters for how you build the rest of your week.
The Programming Error That Looks Tactical
Here’s a common scenario.
Saturday: 12-mile ruck with a 45-pound pack.
Monday morning: heavy squats and power cleans, because the schedule says strength day.
Following the schedule may look disciplined.
In practice, you’re asking a lower body that may not be fully recovered to perform technically demanding movements. Squats and power cleans require precise force production and stable coordination.
Best case scenario, the session can turn into lower-quality practice under load. Worst case, you get injured.
The same problem shows up when sprinting, obstacle work, or plyometrics get stacked immediately post-march.
These high-speed activities also depend on force production, coordination, and control.
You may still be able to complete the work.
The question is whether you can perform it with the quality the session requires. When the answer is no, scaling or moving the session is usually more useful than forcing it because the calendar says to train.
How to Program Around Load Carriage Fatigue
The answer isn’t to stop rucking or permanently soften the rest of your training.
It’s to sequence the week so demanding work falls where you can perform it well.
Count the ruck as a hard lower-body training day. If you wouldn’t schedule a heavy squat session beside 60 minutes of significant lower-body loading, don’t make an exception because that loading happened under a pack.
Avoid placing maximal lower-body strength or high-speed running immediately after your weekly ruck. For a long or heavy ruck, that usually means the same day and the following day. An easy recovery walk or light upper-body work in the first 24 hours keeps you moving without asking for another demanding lower-body effort.
Use a simple readiness check before proceeding with demanding work. A few bodyweight jumps, your first warm-up set at a reduced load, and a short balance check can show whether you’re close to your normal baseline. If several movements feel unusually slow, heavy, or unstable, scale the session or move it.
Train ruck-to-task transitions deliberately, but not constantly. Exercises, field problems, and selection events may require demanding work in a fatigued state.
That’s worth practicing when it matches the goal. Use it occasionally and with intent.
If every week forces high-skill or high-speed work into the same fatigue window, under recovery stops being a planned challenge and becomes the default… Which is never good.
Building the Week Around a Heavy Ruck
A workable starting point for a compressed training week puts the ruck and the highest-demand strength work on opposite ends of the schedule, with at least one lower-stress day between them.
If you ruck on Saturday:
- Saturday: ruck, light mobility work, done
- Sunday: full rest or easy movement, no lower-body loading
- Monday: upper body or aerobic work at moderate intensity
- Tuesday: lower-body strength, assuming the warm-up is back to normal
If you ruck midweek, apply the same logic in reverse. The ruck gets its own recovery buffer. Everything stacked inside that buffer has to work with whatever recovery is left.
When life doesn’t cooperate with ideal scheduling, scale the load or the complexity of the session immediately following the ruck.
Use the readiness check. Train what’s available that day rather than forcing the original prescription.
What “Substantial Load Carriage” Means
Not every ruck creates the same amount of fatigue.
A 20-minute walk with a 25-pound pack is different from a 3-hour march with 65 pounds in mountainous terrain. Duration, load, and terrain all affect what you may carry into the next session.
Use these categories as coaching guidelines, not hard physiological cutoffs:
- Light ruck (under 30 lb, under 60 minutes, flat terrain): start by counting it as moderate aerobic work rather than a hard lower-body session
- Moderate ruck (30–45 lb, 60–90 minutes): treat it as a meaningful lower-body stimulus and give it a recovery buffer
- Heavy ruck (45 lb+, 90+ minutes, difficult terrain): count it as a hard lower-body day and expect that you may need 24–48 hours before another demanding lower-body session
When in doubt, start with the higher category and adjust as you learn how you recover. The guideline gives you a place to start; your warm-up helps you decide what to do that day.
The Readiness Check
This doesn’t need to be elaborate.
It also isn’t a validated test battery or a diagnosis. It’s a repeatable way to compare today’s warm-up with what’s normal for you.
Before demanding lower-body work in the day or two after a ruck, run three quick checks:
Jump: Perform three bodyweight counter-movement jumps. Do they feel close to your normal warm-up, or unusually sluggish and heavy?
Warm-up set quality: Take your first squat, hinge, or pull warm-up set at 50–60% of working weight and note bar speed. If it moves much slower than normal or feels like a near-max effort, account for that before adding load.
Balance: Stand on one foot for 10 seconds on each side. If you’re wobbling more than usual, count that alongside the jump and warm-up set instead of treating it as a decision by itself.
As a practical rule, two or more checks that are clearly worse than your normal baseline are a reason to scale the session or move it.
The rule is deliberately simple. It gives you a consistent decision point without pretending the checks are more precise than they are.
Ruck Training Is Worth Protecting
For military athletes who need to move heavy over ground, rucking is specific practice. The goal is to build that capacity without letting one hard ruck reduce the quality of every session that follows it.
Treat a long or heavy ruck as lower-body training, build a recovery buffer around it, and check your warm-up before returning to demanding work. That gives the rest of your training a better chance to do what it was programmed to do.
The ruck ends when the pack comes off.
The fatigue doesn’t.
Program accordingly.
